Reverse Nordic curls: what they actually do for your knees

The reverse Nordic curl has become popular online as a knee exercise, and the claims made for it have run well ahead of what anyone has actually measured. It is a genuinely useful movement. It is not a shield. Knowing the difference matters if you are trying to build knees that hold up.

What the movement actually is

You kneel upright on a padded surface, hips extended, torso and thighs in one line. From there you lean backwards, bending only at the knees, and control the descent as far as you can hold position. Then you pull yourself back up.

Most of the work is eccentric — your quadriceps are lengthening while resisting your bodyweight. That is a different demand from a squat or a leg press, where the loaded portion people focus on is the lift itself. It also loads the quads through a long range with the hip held open, which is not something most gym exercises do.

What it is good for

Building quadriceps strength through a long range. This is well supported in principle: load a muscle progressively through the range you want it strong in, and it gets stronger there. The reverse Nordic loads the quads in a deep, lengthened position with no equipment at all, which is a real advantage for people training at home or early in rehabilitation.

Building tolerance for eccentric load. Landing, decelerating and changing direction all require the quads to absorb force while lengthening. Training that pattern deliberately builds capacity for it. This is a reasonable inference from how tissue adapts, though the specific exercise has not been studied nearly as much as its reputation suggests.

Loading the knee without external weight. For someone who cannot yet tolerate a loaded squat, this gives a scalable option. You control intensity by how far you lean and how slowly you move, not by adding plates.

What it is not

It does not prevent injury. That claim gets made constantly, and it borrows credibility from a different exercise — the standard Nordic hamstring curl, which does have reasonable evidence behind it for hamstring strain reduction in sport. The reverse version, for the quads, does not carry that evidence. Nothing about it has been shown to reduce ACL tears or patellar tendinopathy.

What is fair to say: stronger, better-controlled quadriceps are part of a knee that manages load well, and managing load well is what reduces risk over time. That is a contribution, not a guarantee, and it only counts alongside the rest of your training — total volume, how quickly you add it, sleep, and how much you are asking of the joint that week.

It also does not "release" tight hip flexors or correct posture. You will feel a stretch across the front of the hip because the position demands hip extension, and working there may improve how much extension you can actively use. That is worth having. It is not the same as fixing back pain or an imbalance.

How to start without wrecking yourself

The most common mistake is going too deep on day one. The eccentric load is high, and quads that are not used to it will be extremely sore for several days.

  • Kneel on a mat, knees about hip-width apart, hips pushed forward so your body is straight from knee to shoulder.
  • Lean back only as far as you can control and still return under your own power. For most people starting out that is a small range.
  • Keep your ribs down. If your lower back is arching to let you go further, you have passed your useful range.
  • Hold a band, a rack or a doorframe for assistance while you learn the pattern.
  • Two or three sets of a handful of slow reps is plenty to begin with. Add range before you add volume, and add volume before you add weight.

If your knee hurts sharply during the movement, that is information, not something to push through. Discomfort in the quad is expected; pain in the joint is not.

Where it fits

Treat it as an accessory that covers a range your main lifts do not. It sits well after squats or split squats, or as part of a knee rehabilitation program where loaded options are still off the table. It is not a substitute for progressively loading the leg, and it is not a reason to skip the boring work of building strength over months.
